Trail running — long-distance running in natural mountain environments — spans race distances from 5km to UTMB-level 170km+. China’s trail running race ecosystem has developed rapidly since 2015, with notable events including Youkon100, Wugongshan Trail, and UTMB China series. However, the 2021 Gansu Baiyin trail running disaster (21 deaths) prompted deep industry reflection on safety management, and domestic race standards have since improved substantially.
## Core Differences: Trail vs. Road Running
**Elevation gain**: a key metric in trail running measured in meters/kilometer; a race with 1,000m gain per 50km demands far more cardiovascular stress than an equivalent road distance. Training requires dedicated uphill running practice (slow jog + power hike combinations) and uphill strength work (stair climbing, gradient training).
**Downhill technique**: the weak point of most trail running newcomers and the primary source of knee injuries. Technical points: shorten stride (preventing heel-strike braking impact), brace core (maintain trunk stability), spread arms (maintain balance), look 3-5 meters ahead (anticipate foot placement).
**Nutrition strategy**: trail running requires carrying essential supplies and safety gear (emergency blanket, emergency food, phone, headlamp); mandatory gear lists are a hard requirement in trail races. Energy supplementation: approximately 30-60 grams of carbohydrates every 45-60 minutes (gels/juice/solid food).
## Training Framework: Polarized Training
Exercise physiology research demonstrates that the optimal training intensity distribution for endurance athletes approximates a “polarized distribution”: approximately 80% of training volume in the low-intensity aerobic zone (heart rate below 75% of maximum, below lactate threshold), and approximately 20% in the high-intensity zone (heart rate above 90% of maximum). Heavy “moderate intensity” training (70-80% max HR “gray zone”) is relatively inefficient for endurance gains and accumulates fatigue.
**Periodization**: Base phase (base aerobic + strength, 16-20 weeks) → Specialization phase (race simulation training, 6-8 weeks) → Pre-race (taper, 2-3 weeks) is the standard macro-cycle framework.
